- Description: A four-week trial measured what the scroll does to your body and mind before sleep.
- Author: Vanessa Leikvoll

You scroll in bed until your eyes get heavy. It feels like the phone is what finally lets you drift off.

In one trial, people who put the phone down 30 minutes before bed fell asleep about 12 minutes faster and slept about 18 minutes longer. Over four weeks, their mood and working memory improved too.

Blue light gets most of the blame for this. You may already own the glasses.

This study measured something else. It tracked pre-sleep arousal, the body and mind still running hot when you lie down.

There are two kinds. Somatic arousal is the physical side, a racing heart and tense muscles, and cognitive arousal is the mind replaying, planning, and reacting.

The likely explanation is the feed itself. Every new post is a small decision and a small reaction, and each one gives your brain a reason to stay alert.

When the phone went away 30 minutes before bed, both kinds of arousal dropped. The study could not separate the light from what was on the screen, so it cannot tell you whether glasses alone would do the same.

The working memory result is the part you feel the next day. That is the fog, measured on the harder versions of a memory task.

The trial, published in PLOS ONE in 2020, randomly split 38 university students in Shanghai who slept poorly and habitually used their phones in bed. Half were told to stop using the phone 30 minutes before their usual bedtime for four weeks, and half got no instructions.

Most locked themselves out with the phone’s own bedtime setting and a password. The rest switched the phone off, with a nightly call to confirm.

The limits are real. The sample was small, sleep was self-reported in diaries, and everyone in it already wanted to cut back.

💡

****Tonight:** Set your phone’s bedtime or downtime mode to start 30 minutes before you plan to sleep, and lock it with a passcode. Then put the phone where you cannot reach it from bed.
Use that half hour for anything that does not refresh. A paper book, a slow stretch, a conversation.

> Twelve minutes faster, eighteen minutes longer. All it took was ending the scroll half an hour sooner.

If your phone is your alarm, set it before the lock starts and leave it face down across the room. Anyone who must be able to reach you at night can go on your phone’s allowed contacts list.
